Shoulders consist of three heads; medial (middle), anterior (front) and posterior (rear). Most people have lagging shoulders because they fail to train all the three heads equally. The rear deltoids are usually the most stubborn among the three.
We have designed this workout keeping in mind an overall development of your shoulders. If you’re stuck on a plateau, you should also experiment with advanced training techniques like supersets, drop sets, rest-pause sets, etc.
1. Military Presses – 3 Exercises 12 Reps

Military presses are a compound exercise which works the medial and the anterior shoulder heads. You should start your shoulder workout with the military presses as they are one of the most taxing exercises.
Since this is an overhead movement, you need to be extra careful while performing it. Ask someone for a spot if you’re going for a PR. You should also be using lifting equipment like a weightlifting belt and wrist wraps for support.

2. Dumbbell Front Raises – 3 Exercises 12 Reps
Dumbbell front raises work the anterior (front) deltoids. Most people make the mistake of going too high while performing this exercise. Raise the dumbbells to your eye level without using any momentum.
Negatives are an important part of the dumbbell front raises. Don’t drop the weights like a bomb, keep the negatives slow and controlled. If you want a better pump, perform unilateral sets. Unilateral sets are when you perform all the reps on one side before moving on to the other.
3. Pec Deck Rear Flyes – 3 Exercises 15 Reps
Most people lack in the rear delt department. They make it even worse by not training their rear deltoids often enough. Since your rear delts are at your back, it is hard to establish a mind-muscle connection with them as you can’t see them in the mirror.
Pec deck rear flyes are an isolation exercise. Using cables help in maintaining constant tension on your rear delts throughout the movement. Pause for a second at the top of the movement and squeeze your rear delts.
4. Cuban Presses – 3 Exercises 12 Reps

Cuban Presses are an incredibly effective exercise which helps in building overall muscle mass. Hold dumbbells in both hands and place them in front of your quads. Perform an upright row and at the top of the upright row, switch to the shoulder press position.
Complete a shoulder press and return to the starting position by performing a negative on the upright row. Use moderate weights while performing this exercise as it is more brutal than it might look like.
5. BONUS: Barbell Shrugs – 3 Sets 15 Reps
Don’t leave out your traps while training your shoulders. The trapezius is one of the major muscles of the back and is responsible for moving, rotating, and stabilizing the scapula (shoulder blade) and extending the head at the neck.
While performing the barbell shrubs, most people put more weights on the bar than they can handle. Bring your shoulder to your ears and hold them there for a second. You can also perform this exercise using dumbbells.

It doesn’t matter if you’re in good shape or not, muscle soreness can happen when you start a new workout program or perform new exercises. New exercises shock your muscles and break them down.
High Chances of Muscle Soreness When You Workout After Long Layoffs

If you’ve been out of the gym for a long time, you can expect to face muscle soreness after your first hard workout. You can minimize the muscle soreness by gradually increasing the intensity of your workouts.
You Can’t Avoid Muscle Soreness
You can’t control DOMS. There are chances you might not experience DOMS after a hard workout and have them after a relatively light workout. Your level of fitness doesn’t affect if your muscles will be sore after a workout or not.

1. Nutrition

5. Cold and Hot Treatments

1. Cable Crunches – 3 Sets 20 Reps

Using cables helps you maintain constant tension on your abs throughout the exercise. The problem with free weight exercises is, you have tension on your muscles on the concentric motion but have no tension on the eccentric motion.
Cable crunches focus on your upper abs. Make sure you keep your core tight throughout the movement. Exhale and squeeze your abs at the bottom of the movement to make the most of this exercise.

2. Crunches – 3 Sets 20 Reps

Crunches are the gold standard when it comes to ab training. The range of motion is the key while performing this exercise. You should be touching your knees at the top of the movement and lie flat on the floor at the bottom of the movement.
If body weight crunches are too easy for you, feel free to add resistance by using weights. Most people just go through the motions when doing crunches. You should keep your core tight and contract your abdominal muscles with every rep.
3. Hanging Leg Raises – 3 Sets 15 Reps
Hanging leg raises can be a brutal exercise if done correctly. This exercise work on your middle and lower abs. Fat on the lower belly can be the hardest to lose and this exercise can help you see results.

While performing this exercise make sure you’re not swinging your body. You need to keep your upper body stable and only have movement in the lower body. Hold your legs at the top of the movement and bring them back slowly.
4. Decline Crunches – 3 Sets 15 Reps
Decline crunches will set your lower abs on fire. While doing decline crunches, keep your hands on either side of your head. Don’t lock your fingers at the back of your head. Avoid using momentum to lift yourself up.
Maintain a mind-muscle connection with your abs. Exhale, contract and squeeze your abs at the top of the movement and pause at the top for a second. Slowly lower your body to the starting position and repeat.
5. Russian Twists – 3 Sets 15 Reps
Obliques are one of the most overlooked muscle groups while training abs. A midriff can never be deemed shredded if it doesn’t have ripped fish-gills like obliques. Russian twists are an incredibly effective exercise in developing your obliques.
Lie down on the floor with your knees bent and your feet four inches off the ground. Your quads and upper body should be forming an imaginary V-shape. Hold a weight plate in front of your chest while locking out your elbows. Rotate to your right side, exhale and squeeze your obliques, repeat for the left side.
6. Planks – 3 Sets 1 Minute Each
Planks have earned a name for themselves when it comes to building a strong core. Your abs will already be smoked by the time you reach this exercise. Planks can strengthen your core which will not only help in building abs but will also make you stronger at other exercises.
While performing the planks, make sure your body is in a straight line. Your hips shouldn’t be hanging low or be forming a bridge. Keep your core tight throughout this exercise and your head and neck in line with your body.

Some people have the habit of blocking others from the equipment they’re using. A little sharing never hurt anybody. Not sharing is one of the most lacked gym etiquettes. Everyone is running on a schedule, always offer to share the equipment.

When people talk about leg workouts, their primary focus is quads, hams, and calves. They completely overlook training their glutes. All pro athletes, male and female, work on their glutes in one way or the other.
1. Squats – 3 Sets 12 Reps
Squats are an overall leg builder. This is a compound exercise which can help in developing your glutes, hams, quads, and calves. Squats should be a staple in your leg workouts. This exercise has enough variations that you can try a new one every time you perform them.
For optimal results, you need to make sure you maintain a full range of motion while performing glute exercises. Going only parallel to the floor isn’t going to do anything for your butt. ‘Ass to the grass’ is the way forward.

2. Donkey Kicks – 3 Sets 12 Reps
Donkey kicks are an isolation exercise. All the tension is placed on your glutes during this exercise. There are two versions of this exercise which you can try. The first is the bodyweight version and the second is performing it on a leg extension machine.
You can start performing this exercise with body weight and as you get better you can switch to using weights on the leg extension machine. You need to have a strict form throughout the exercise otherwise you might recruit your hamstrings.
3. Barbell Hip Thrusts – 3 Sets 12 Reps
Glutes are the target muscle group for barbell hip thrusts. Lie down across a flat bench with only your shoulders on the bench and place a barbell on your thighs. Your feet should be placed flat on the floor so that your calves are perpendicular to the floor.
Try touching the floor with your butt at the bottom of the movement. Thrust your crotch upwards and try forming a bridge with your body. Hold and squeeze your glutes at the top of the movement. Return to the starting position and repeat.
4. GHD Hyperextension – 3 Sets 15 Reps
GHD (glute ham developer) is brought into the mainstream by CrossFit. This is an incredibly effective exercise if you want to develop the back of your legs. Keep your glutes tight throughout the exercise and flex them at the top of the movement.
If you don’t have an access to a GHD at your gym, you can use a flat bench for this exercise. Place your knees at the edge of the bench and ask someone to sit on your ankles. Hold onto some weights to make this exercise harder.
5. Reverse Abductor Press – 3 Sets 12 Reps
Reverse abductor press focuses on the outer sides of your rear. This exercise can also improve your hip mobility. Stand while facing the seat and place your feet on the foot rests and your knees against the knee pads.
Hold onto the seat to improve your range of motion. You need to establish a mind-muscle connection to make the most of this exercise. Don’t just go through the motions while performing the abductor presses. Hold and squeeze your glutes at the top of the movement.

This is one of the most underutilized exercises for forearm development. Chances are, you would have never seen someone do this exercise, but you will be certain of its effectiveness once you do it yourself.
Hold a barbell with an overhand grip. Slowly roll down the barbell to the tip of your fingers. Return to the starting position, curl your wrist and squeeze at the top of the movement. You can also do a behind the back version of this exercise to isolate your forearms.
3. Cable Reverse Curls
Using a cable as opposed to free weights helps keep the tension on your target muscle group throughout the movement. While using dumbbells you have tension on your muscle on the concentric part of the motion but there is no tension on the eccentric part.
Cable reverse curls can help with building the top of the forearms and the outer biceps. Since this exercise can recruit your biceps, you need to make sure you’re performing it with complete control. Keep the reps slow and deliberate to exhaust your forearms.

4. Wrist Curls
Wrist curls are probably the most common forearms exercise performed in gyms around the world. If you have lagging forearms you should perform these exercises at the beginning of your workouts. This will help in recruiting your forearms in every exercise you do later in the workout.
Sit and the side of a bench and place your forearms on the bench with only your wrist hanging off. Hold a barbell or dumbells with an overhand grip with your thumbs over the barbell. You can also perform the underhand variation to target the inner forearms.
5. Cable Overhand Inward Wrist Curls
Cables can be incredibly useful at annihilating your forearms. Cable overhand inward wrist curls will isolate your forearms and will fill them with lactic acid by the end of the exercise. For this exercise, sit on a flat bench with your forearms parallel to each other placed on your thighs.
