INBA Athlete Marcus Koh’s Unbelievable 2 Week Pre-Contest Vs. Post-Contest Comparison
Image via Instagram @armbigbig
INBA athlete Marcus Koh compares how he looked pre-contest vs. post-contest two weeks later.
Bodybuilders look utterly different during shows than they do after them. Of course, that’s because they have to get down to extremely low body fat levels to catch the judge’s eyes and have their physiques stand out. However, this level of body fat isn’t maintainable, and shortly after, athletes’ body fat levels shoot up. For example, International Natural Bodybuilding Association (INBA) athlete Marcus Koh shed light on how a natural bodybuilder’s physique can change pre-contest vs. post-contest (within two weeks).
Marcus Koh is an INBA Australia athlete who’s been awarded his Professional Natural Bodybuilding Association (PNBA) pro card. But he plans to make his pro debut by the end of 2023. And he hopes to represent Team Australia at Natural Olympia someday.
Recently Marcus Koh shared an Instagram (IG) photo comparing his physique before a show in Brisbane, Australia. And how it looked two weeks later. The images of Marcus Koh look like they could have been taken several months or even years apart. But Koh claims the difference in his photos is merely two weeks apart. Within two weeks, he went from weighing 71.6kg (pre-contest) to 80.6kg (post-contest). On IG, Koh stated:
“2 weeks later 71.6kg ▶️ 80.6kg Excuse the 5am morning puffy face* water retention showed no mercy once I was fed nutritious food by the folks after coming back from Brisbane”
You can see Marcus Koh’s pre-contest and post-contest photos below.
As you can see, a bodybuilder’s body can look completely different within two weeks after a competition. An extreme diet and water loss will make an athlete lose a bunch of weight quickly. But, conversely, they’ll gain the weight back fast once they return to a more sustainable way of eating.
Pre-contest Dieting
INBA PNBA athletes have been transparent about how strict pre-contest dieting is. For example, PNBA athlete and World Natual Bodybuilding Federation (WNBF) champion Ben Howard opened up about the health issues he faced after an extreme pre-contest diet cut. Howard noted sleep disturbance, hormonal imbalances, fatigue, and a loss of muscle mass.
And INBA Australia pro bikini athlete Amanda Martin says that contest prep has serious health risks, including irritability, menstrual problems, low testosterone, sleep disruption, mood disturbance, fatigue, and strength loss. So besides bulking (gaining muscle), natural bodybuilders need to give their bodies a rest from cutting. So they can balance their hormones and increase longevity.
Every natural athlete follows a different nutrition strategy, of course. But one thing each INBA PNBA has in common pre-contest is a cut. So to be the lowest body fat on stage, competitors keep their calories to a minimum. For instance, 2x Natural Olympia Bikini Divas champ Kayla Rowling is prepping for the World Championships in Florence, Italy, this upcoming weekend–June 25. And she shared her pre-contest breakfast, consisting of protein (egg whites) and vegetables (asparagus and mushrooms).

Chris Bumstead Discusses Recent Cycle, Health In Bodybuilding: ‘Very Low Dose On My Supplements That I’ve Been Doing’
Chris Bumstead took some time to discuss his recent cycle in preparation and overall health in bodybuilding.
Chris Bumstead is at the top of Classic Physique and has been for years now. The reigning three-time Olympia champion is looking to make it four in a row come December. He is in the midst of his preparation for the show as the summer has begun. Now, Bumstead shared a video of the supplements that he is on at this point.
Bumstead continues to be one of the biggest stars in bodybuilding because of the physique he brings to the stage year after year. He has his offseason prep down to a science but has taken it down a notch this time around. On his YouTube channel, Bumstead took some time to discuss the cycle that he is on as he focuses on his health.
“Bodybuilding is a potentially very dangerous sport and I think people should be doing it as safely and as effectively as possible. If you don’t have your health, you don’t have anything.”
Chris Bumstead: “My Supplements Have Been Very Low This Year”
Chris Bumstead has kept his diets and workouts the same this offseason, with a short break because of COVID-19 at the beginning of the year. He dove into his cycle a bit but did not disclose exactly what supplements he was using. Regardless, Bumstead was able to share his thoughts on health in bodybuilding and give some insight to what he is taking.
“My supplements have been very low this year. I’m trying not to say specific words because I don’t like talking about it because people take stuff and run with it, and copy it, and I don’t want that to be the point of it.
But the point I would like to say is getting the most from the least is something all bodybuilders should be trying to do. I have had 14 months in between Olympias and a weight cap that I don’t have to make, so I’ve just been really focusing on my health.”

Chris Bumstead pays attention to his health over the course of the year and even comes off his cycle at one point. Now, he has been using a low dose of testosterone. Once his offseason begins to intensify a bit, Bumstead will take it up a notch.
“I hate talking about it because I don’t want to say things because I don’t want people to do it. But, numbers are around 200 that I’ve been doing and I come off once a year completely.
Then, I’ve been doing a very low dose, 200 a week. Then, after that, I’ll go up to 500 maybe, and that’s going to be my peak offseason. With that, my body can easily get up to 265-pounds if I’m training and eating perfectly.”

Chris Bumstead Calls For Bodybuilders To Focus On Health
The recent string of deaths in bodybuilding has hit the sport hard. There have been some elite athletes passing away suddenly and many are taking extra precautions moving forward.
Chris Bumstead believes that a person’s overall health should be at the forefront, despite their standing in bodybuilding.
“This is the emphasis I want to put on a lot of things right now, number one, be healthy. Get blood work done and find a doctor that’s going to help you do stuff as properly and effective as you can so you’re not being stupid. Number two, as a bodybuilder, do the basics before anything. Make sure your training and eating is perfect before adding ‘supplements’ to the mix because it’s literally pointless.”
Not only does Bumstead focus on his own health and those in the sport, he calls for athletes wanting to get into bodybuilding to focus on the basics when it comes to health. He explains some of the side effects that can impact your everyday life.
“I just want to really stress to anyone getting into bodybuilding focus on the basics, and the consistency of food and training before absolutely anything because that’s all that matter. If you want to use ‘supplements’, wait until the last possible minute if you even want to do it because it can have life-lasting negative effects to your fertility, to your sex, your libido, to your hormones, skin, acne, everything.”

Jay Cutler Shares “Meditation” Back Workout: ‘Training Is A Sense Of Relief For Me’
Jay Cutler continues to share some huge workouts for viewers to try in the gym.
Jay Cutler has been retired from bodybuilding for quite some time now. This does not mean that he is done training in the gym. Instead, he just focuses his training in different ways. In a recent YouTube video, Cutler shared a back workout and explained some of his thoughts on training in retirement.
“What do I have to do to maintain a decent physique at my age?
Training is a sense of relief for me.”
During his legendary career, Cutler was one of the biggest mass monsters in the sport and won the Olympia four times. Now, he remains in great shape but is not training to win a championship on stage. Instead, he is doing maintenance on his body and maintaining his physique.
Cutler arrived at the gym in the midday to take on a back workout. Below, you can find a breakdown of the exercises that Cutler performed.
Jay Cutler Back Workout
Jay Cutler did not exactly share how many sets and reps that he performed in each exercise. Once the workout was complete, Cutler did say that he did between 18-20 sets in total. With six exercises, this is an average of three per movement, along with some warmup sets. Cutler rested 45-60 seconds in between sets.
Lat Pulldown Machine
Chest-Supported Row Machine
Bent-Over Barbell Row
Lat Pulldown x Seated Cable Row Superset
Dumbbell Pullover

Lat Pulldown Machine
Jay Cutler begins this workout with one of his favorite machines for back. He explains that this version gives a pull allowing the lats to be worked in a different way. He performs three working sets of 12 reps after two warm-ups.
“The reason I like this one though, Techno Gym, I really like the pull on this. We talk about popping the lats for the front double bicep. So, I’m kind of duplicating, even though my lats are a lot smaller now.”
Chest-Supported Row Machine
The chest-supported row machine was the second movement. Cutler began with three 45-pound plates on each side but shed one for the final sets. Before the workout, he explained the difference in grips on this machine. Cutler believes that it is easier to perform when the grip is higher. Because of this, he likes to use the middle grip.
“The difference with this, sometimes I do it one arm, I’m going to use both handles. This, once again, is a different pull than hammer strength. I’m not going to keep my feet here because I feel like I use too much legs. I’m going to keep my feet here and loose so I actually pull with my lats. The motion is to really get a contraction and I’m going to grip this in the middle.”
Bent-over Barbell Row
Jay Cutler has always been a fan of the bent-over barbell row. When performing this movement, Cutler kept his upper body a bit more upright. Following this exercise, Cutler performed a superset of lat pulldowns and seated cable rows.
“I’m going to focus on doing a 45 stance here. So a little more upright with the upper body.”
Dumbbell Pullover
This is a workout that can be used to work either the lats or chest. It depends on the grip that is being used. Jay Cutler discusses how a diamond grip will hit the chest while he likes to overlap his hands in order to stretch the lats. This is the final movement of the workout, totaling six different exercises during this back day.
“Pay attention to that grip. If I was going to do chest, I would grip the dumbbell like this, like a diamond. For back, I actually grip it like this, so my hand goes around so that it pulls on the lats.”

Mike O’Hearn And Robby Robinson Share “Old School” Tips On Bicep Training: ‘It’s About The Art Of It’
Robby Robinson and Mike O’Hearn recently got together to share some tips on building biceps.
When a pair of Mr. Universe champions get together for a training session, you listen to the tips that are being shared. That is exactly what happened when Robby Robinson joined Mike O’Hearn for an “old school” day of training biceps.
Robinson found great success right way in his bodybuilding career. He earned the Mr. Universe title and Mr. America title in 1975 to set a tone. In 1979, Robinson was the inaugural winner of the Night of the Champions contest. O’Hearn has found similar success in many areas. He is also a former Mr. Universe winner who has dabbled in modeling and acting.
In 1994, Robinson won the first Masters Olympia contest and continues to train at a high level. This duo was able to get together to share some wisdom when it comes to building biceps.
Robby Robinson Shares Tips That “People Wouldn’t Normally Do”
[embedded content]
There are always different ways to train and keep your body guessing. That is exactly what Mike O’Hearn and Robby Robinson are trying to accomplish in this training session.
“Understand why we’re doing it different today. Not even different. Is this the form that we use all the time or is there a change in the form?
And if there’s a change in the form, what did we do different weight wise, rep wise, time wise? All of those kinds of things come into play,” o’hearn said.
The legendary bodybuilders focused on different areas of these workouts in order to hit different parts. For example, O’Hearn focused on squeezing to gain strength during each rep.
“This is something that people wouldn’t normally do.” Robinson added. “It’s just like if you’re coming out of a curl, if I kept my hands clamped like this, and I come out of it, it forces the outside head of the bicep and the brachii to come into play,” Robinson explained.
“So when I turn my wrist at the top, these three fingers is actually what rotates the wrist and builds the biceps. If you just curl it up, you’ll have just a bicep, but you’ll have a more awesome bicep if you turn your wrist.”
O’Hearn And Robinson Prioritize Form When Lifting
There are some that would argue that as long as the weight is being lifted with a contraction, that is all that matters. Mike O’Hearn and Robby Robinson shut that notion down and explained that form is extremely important. Robinson explained that form might be the most important part.
“You’re missing the whole point. That’s the whole thing of it, it’s about the art part of it. That’s where the hard part comes in. That’s why Mike looks the way he looks, that’s why I still look the way I look. Even at 76 years old I look like this but I put in the work. I do all those little things.
People don’t want to do all that, people are lazy. I don’t care who it is. You don’t interrupt those little things, you’re missing the whole biceps, triceps.”
Toward the end of the workout, O’Hearn continued to explain that there are actions that will benefit a weightlifter over the course of his life.
“I was telling Billy, look at his feet. Then Robbie walks by and he tells him to fix his feet. I know we’re doing curls. I get that, I get that maybe going once a week. I’m talking this stuff is going to pay dividends in 20 years. It’s just a stronger position,” O’Hearn said.

Every Mr. Olympia’s Secret to Win the Title
Mr. Olympia is a big bodybuilding contest that allows elite bodybuilders to compete among themselves. Only 15 men have won the coveted title since its inception in 1965. Mr. Olympia takes place every year, and many goodies come the winner’s way. Every former champion in this contest has his secrets and every Mr. Olympia’s secret to win the title is a unique strategies that helped them clinch the title. These amazing muscular men have been generous enough to share their tips on various platforms. In this article, we shall be highlighting the strategies they used to emerge on top of everyone else. Note that some of them have won the title more than once, so we want to know how they pulled that off.
Larry Scott (1965-1966)
Larry Scott was the first bodybuilder to win the Mr. Olympia title in 1965. Through his website larryscott.com, the muscular man detailed how he prepared for the title and went ahead to win it. Scott highlights 33 strategies that would give any bodybuilder that dared to follow them a competitive edge. However, #29 is the most emphasized point, where he mentions pain zones. Scott learned the pain zones for every exercise and how to gain up to 80% growth by focusing on that.
Sergio Oliva (1967-1969)
He was a former army man who fought Fidel Castro’s army in the Colombian jungles before venturing into competitive bodybuilding.Like every Mr. Olympia’s secret to win the title his is centered on the diet. Oliva had no specific diet, but he would eat a large volume of whatever he laid his hands on and added two gallons of water to it every day. He also ensured to eat lots of steak and eggs for his big muscles. Sergio Oliva met his untimely death when his wife reportedly shot him five times.
Arnold Schwarzenegger (1970-1975, 1980)
Arnold is considered one of the most successful bodybuilders in history. He dominated the Mr. Olympia contest in the 70s and left shoes too big for anyone to fit in. Commando’s top secret is training a specific body part every time Oliva visits the gym. For instance, he could decide to work on his shoulders today and his biceps tomorrow. The trick ensures no body part is left behind, and the result is a uniformly-built body structure.

Franco Columbu (1976, 1981)
He was Arnold Schwarzenegger’s training partner, and the two did many things together and like every Mr. Olympia’s secret to win the title Franco had a secret that made him successful in bodybuilding – learning how to take care of his body. He ensured to rest every 7th day of working out to allow his body time to recover. The resting period enables the muscles to grow. Franco Columbu also alternated his exercises to achieve his bodybuilding goals effectively. It is no wonder that Columbu became one of the most successful Mr. Olympias in the bodybuilding industry.
Frank Zane (1977-1979)
A three-time winner, Frank Zane was a force to reckon with in his prime. He won the title not only because he was endowed with a big body naturally, but he also put a lot of hard work into it. His secret lies in his mental approach to training. Mr. Zane believed that focusing on a particular aspect of training at a time allowed him to realize maximum results. Zane also made sure to eliminate things that don’t matter, and he referred to them as extraneous variables. He would concentrate on his strong points and capitalize on them during the competition.
Chris Dickerson (1982)
Although he was a one-time winner, Chris Dickerson was a formidable opponent on stage. The bodybuilding legend focused on his diet and centered on many natural vitamins, carbs, and protein. Additionally, he had a progressive workout plan; he started with the abs, chest, biceps, triceps, e.t.c. Dickerson focused on light weights and high reps, but his most precious weapon against all opponents remains a balanced diet.
Samir Bannout (1983)
Another one-time winner of this title, Samir Bannout is one of the few bodybuilders who admitted to using steroids. The lion of Lebanon had an impressive back that appalled the judges in the 1983 Mr. Olympia competition. Bannout’s decision to develop the back saw him crowned the winner, beating many formidable opponents. He also, like every Mr. Olympia’s secret to win the title capitalised on his strong back.
Lee Haney (1984-1991)
Haney emphasizes to add quality muscle for long-term benefits. He achieved this by combining mass and definition. Lee Haney weaponized this secret and won the coveted title eight times. The definition involves working on every muscle in the body until it erupts to show fissures and faults. Haney would then work to sculpt, hammer, and chisel out to bring out a killer frame. These two aspects of bodybuilding are achieved through sweat and toil, as Haney would put it.
Dorian Yates (1992-1997)
Don’t Miss:: Why An Experienced Lifter Must Use A Coach
Dorian Yates used his woes at a youth detention center in England to become one of the best bodybuilders. Yates’ bodybuilding career had principles that saw him scoop the title six times. The five principles that guided his training include:
Rest-pause training principle
Forced reps training principle
Descending sets training principle
Partial reps training principle
Reverse-gravity training principle
These techniques have proven quite effective in the long term and would come in handy if you wish to follow in his footsteps. And his was another every Mr. Olympia’s secret to win the title.
Ronnie Coleman (1998-2005)
Ronnie Coleman started as a footballer before venturing into bodybuilding. He had a robust training program comprising squats, lunges and leg extensions, hack squats, and leg presses. However, Coleman’s biggest secret is a modified push/pull/legs split. He would train six days a week and rest on the 7th. Ronnie Coleman ties with Lee Haney as the most successful Mr. Olympias in history.
Jay Cutler (2006-2007, 2009-210)
Jay Cutler unseated Ronnie Coleman by winning the title in 2006. He went ahead to defend it the following year. You have to be hardcore to keep up with Cutler’s 10-Rule Never-ending-growth training routine. However, the most intriguing part of his training is the ‘meat and potatoes’ shoulder training exercises. Apart from that, Cutler also did the seated dumbbell overhead presses. These two exercises combined gave him an enviable upper body structure. For a man who worked on the family concrete business to save for a gym membership, winning the Mr. Olympia title was a befitting reward.
Dexter Jackson (2006-2008)
Jackson also emphasized building quality muscles for long-term benefits. He weighed 215 pounds at 39, a 78-pound increase from 21 years. Upcoming bodybuilders and fitness experts have been examining him to try and discover his secrets. Jackson had a 6-point plan to emerge at the top in every competition. Here is his plan’s summary:
Find a good trainer
Change the nature of training with age
Watch his diet keenly with regular cut-backs
Replace heavyweights with machine workouts when old age comes knocking
Flexing his arms whenever he felt doubtful of himself
. Work out until you feel it in the muscles
Phil Heath (2011-2017)
Popularly known as ‘The Gift won and defended the title six times. His secret is on recovery. After days of hard training, Heath embarked on a recovery process that involved stretching to reduce stiffness. The stretching also speeds up the muscle recovery period, which a seasoned bodybuilder needs. Apart from good recovery, he also focused on the diet by eating the right foods. Phil Heath’s overall goal in his prime was to gain as much muscle as he could without adding too much subcutaneous fat.
Shawn Rhoden (2018)
The 2018 title winner had a rough start at bodybuilding after tearing a couple of tendons in his right hand. However, this setback didn’t deter him from becoming one of the best in the recent past. Having added about 100 pounds from when he started working out, he was among the oldest to win the title at 43. But, what is Shawn Rhoden’s secret to winning the title at such an old age? The late bodybuilder had a secret motivation that saw him defy all odds. He was criticized while on stage during the 2017 Mr. Olympia contest. The negative comments and criticism propelled him to win the title the following year.
Brandon Curry (2019)
Brandon Curry was the favorite to win the title in 2019 after a successful run in the Arnold Classic. He was among the oldest bodybuilders to ever win the title at 36. Like every other successful bodybuilder, Curry has secrets that have kept him at the helm. For instance, he has a training philosophy you don’t see in other bodybuilders. He mastered the techniques of training rather than focusing on strength alone like every Mr. Olympia’s secret to win the title . Curry trains for longevity and makes the muscles work. To him, stimulation is better than weights and performance.
Mamdouh Elssbiay (2020, 2021)
The Egyptian sensation is the reigning and defending Mr. Olympia after unseating Brandon Curry. Mamdouh Elssbiay, unlike many pro bodybuilders, prefers a high-calorie diet. Ultimately, he has ended up with one of the most developed backs a bodybuilder can have. Apart from diet, ‘Big Ramy’ is also an ardent believer in hard work. A lover of chicken and rice, Elssbiay would occasionally spice up his meal to make it tastier. Big Ramy would walk on a machine, then moderately for 30-40 minutes a day. Perhaps this is the secret that helps him cut down on competition.

The 2022 Puerto Rico Pro took place over the weekend spanning from Friday to Sunday. San Juan, Puerto Rico hosted a three-day long event that handed out Olympia qualifications to 10 divisions around the sport. Once again, Men’s Open headlined the weekend.
Hassan Mostafa entered the weekend with hopes of getting back to the Olympia, where he finished 13th last year. Mostafa earned third place at this event last year and was the highest finisher to return in 2022. Mostafa made great improvements to his physique in the offseason and looked ready to compete on stage.
Maxx Charles has been extremely busy this season and was the biggest threat to give Mostafa a run heading into the weekend. He earned top-three finishes at the Indy Pro and New York Pro in back-to-back weekends. 3x Natural Olympia Champ William Long Discloses Favorite Exercises and Nutrition Strategies in Interview: “Paying Attention to My Electrolytes Balance Improved My Physique Most”
Image via Instagram @ricecracker2487
3x Natura Olympia Men’s Physique champ gave away his favorite workouts and nutrition secrets during an interview.
The 3x International Natural Bodybuilding Association (INBA)/Professional Natural Bodybuilding Association (PNBA) Natural Olympia Men’s Physique champ William Long disclosed many facets regarding his training and nutrition when answering interview questions. Long shared why deadlifts are his favorite exercise, an old-school movement that he credits to the bulk of his triceps growth, and what he discovered about his nutrition that had the most significant impact on his physique. Plus, he revealed that there’s nothing special about this workout plan, and only one thing he does in the gym has made him a 3x Natural Olympia champ. Keep reading to see the 3x Natural Olympia’s champs questions and answers.
William Long Interview Questions (Q) and Answers (A)
When asked about his workout plan, Long noted that there’s nothing special about it and that “I go to the gym and bust my ass.” However, he did acknowledge that he does a typical “bro split” and trains separate muscle groups once weekly, five days a week, and has two rest days. Below we’ll dive into Wiliam Long’s response when asked about his favorite exercises and nutrition.
Q: What are your favorite exercises?
A: “Deadlifts are without a doubt my favorite exercise. There’s nothing like pulling heavy weight off the ground. Deadlifts engage the entire body and give you a greater boost in testosterone and growth hormone than any other exercise, in my opinion.
Barbell rows are a close second. Again, pulling heavy weight. Heavy rows have developed my back width and density more than anything else.
The pullover press is an old-school compound exercise. I attribute most to the development of my triceps. It’s a total upper body movement that is a combination of a pullover and close grip bench press. It really opens you up.”
Q: How does your nutrition look in-season and off-season? What meals and nutrition targets do you have?
A: “As far as my diet goes, it’s pretty basic. I try to incorporate the most nutrient-dense foods possible within my calorie allotment and macronutrient breakdown. Whether it’s pre-contest or off-season, I eat the same meals. The only difference is quantity. When I diet down for competition, all I do is gradually reduce what I have already been eating.
My macronutrient breakdown is normally 1-1.15g protein/lb bodyweight, 20-25% of my calories from fats, and the remainder of my calories filled by carbs.
Some unique foods I like to incorporate are kimchi and sesame oil. What I believe helped improve my physique the most was paying attention to my electrolytes balance. I included more potassium-rich foods like spinach, bananas, and potatoes. I also measured my salt. I have never felt better during a prep. everything is weighed and measured so everything can be controlled and easily manipulated.”
What’s Next For William Long?
Although William Long’s dominated the Men’s Physique class, he plans to take a year off to train his body for the Classic Physique division.
